Boosting your climbing endurance on the bike involves a mix of steady efforts and short bursts of intensity. This workout targets aerobic capacity, muscular endurance, and threshold power, making you stronger on the hills.

Total Duration: 90 minutes

Workout Structure:

Minutes 0-20: Warm-Up

  • Start easy in Zone 1-2 (50-65% of Max Heart Rate).

  • Include three short, 20-second bursts at a high cadence (100+ RPM) to wake up your muscles.

  • Focus: Increase heart rate gradually, activate muscles, and prepare for the main workout.

Minutes 20-50: Climbing Simulation Intervals

  • 3 x 8-minute climbs in Zone 3 (75-85% of FTP) with a cadence between 60-70 RPM to simulate a climb.

  • 4 minutes of easy spinning in Zone 1 (50-60% of FTP) between each climb.

  • Focus: Build muscular endurance, improve climbing technique, and increase power output at lower cadences.

Minutes 50-80: Threshold Over-Unders

  • 5 x 4-minute intervals, each consisting of:

    • 2 minutes at 90-95% of FTP (just below threshold).

    • 2 minutes at 105-110% of FTP (just above threshold).

  • 2 minutes of easy spinning in Zone 1 between intervals.

  • Focus: Enhance your ability to handle changes in pace, a crucial skill for tackling real climbs.

Minutes 80-90: Cool Down

  • Gradually lower your intensity to Zone 1.

  • Spin your legs at a comfortable cadence to flush out lactic acid and aid recovery.

  • Focus: Bring heart rate back down and promote blood flow to muscles.

Additional Tips:

  • Hydration: Drink water consistently throughout the workout, especially during the intense intervals.

  • Pacing: Use a power meter or heart rate monitor to ensure you're in the correct zones.

  • Adjustments: Modify interval length or intensity based on your fitness level. Beginners can shorten the climbing intervals, while advanced cyclists can extend them.

Regularly incorporating this climbing endurance workout into your training routine will help you tackle hills with more strength and efficiency, whether you're gearing up for a race or a long weekend ride.
